Regular exercise is widely recommended to improve sleep, but not all workouts appear to have the same impact on night-time rest. A new analysis of existing research points to one clear frontrunner: high-intensity yoga performed a couple of times a week.
Researchers at Harbin Sport University in China pooled data from 30 randomized controlled trials involving more than 2,500 people with sleep disturbances. Participants ranged across age groups and countries, providing a broad view of how different exercises may affect sleep quality.
High-intensity yoga leads the field
The team compared yoga, walking, aerobic exercise, resistance training, and traditional Chinese practices such as tai chi and qi gong. Their network meta-analysis found that high-intensity yoga was associated with the largest overall improvements in sleep quality scores.
The optimal routine, according to the authors, was two sessions of yoga per week over 8–10 weeks, with each class lasting 30 minutes or less and performed at relatively high intensity. In their analysis, this prescription was described as “significantly superior” to standard aerobic exercise for easing sleep problems.
High-intensity yoga differs from gentle or restorative forms, featuring faster transitions between poses and stronger engagement of large muscle groups. This style relies heavily on body-weight resistance in postures such as planks and downward dog, often leading to higher heart rates and greater physical exertion.
How other exercises compare
While yoga came out on top in this particular review, it was not the only workout linked to better sleep. Walking ranked next, followed by resistance training, which includes strength-focused activities such as Pilates and weight lifting.
The new findings contrast with a 2023 review suggesting that three sessions of aerobic or moderate-intensity exercise per week might be the most effective for sleep disturbances. Even in that earlier work, though, at least one trial reported stronger sleep benefits from yoga than from other exercise types.
Experts note that yoga itself can blur the line between aerobic and anaerobic activity, depending on style and intensity. The same is true of practices like tai chi and Pilates, making it harder to neatly categorize their effects and potentially explaining why different reviews do not always agree.
Beyond yoga: tai chi and long-term sleep
Emerging evidence also highlights tai chi as a promising option for poor sleepers. A 2025 study found that tai chi produced sleep improvements comparable to cognitive behavioral therapy for insomnia, a gold-standard non-drug treatment.
In the short term, participants undergoing CBT for insomnia reported faster symptom relief than those practicing tai chi. However, follow-up 15 months later showed that the tai chi group had largely caught up, suggesting a durable benefit once the routine became part of daily life.
The authors of that study proposed that tai chi’s gentle movements, minimal equipment needs, and adaptability for older adults or people with limited mobility may enhance adherence. When people can maintain an activity over time, the sleep benefits are more likely to persist.
Why these workouts may aid sleep
The mechanisms linking yoga and similar exercises to better sleep are still being explored. Many of these practices combine muscular effort with structured breathing, which may activate the parasympathetic nervous system that helps the body wind down.
Controlled breathing is known to stimulate the vagus nerve and can lower heart rate and stress levels, both important for sleep onset and maintenance. Some studies also suggest that yoga may influence brainwave patterns, encouraging deeper and more restorative sleep stages.
Another recurring theme is resistance. Whether in yoga, Pilates, or formal strength training, exercises that ask muscles to work against gravity, bands, or weights appear frequently in research on sleep. This combination of physical fatigue and nervous system regulation could be especially helpful at bedtime.
Evidence gaps and practical advice
Despite the promising results, scientists caution against overinterpreting any single meta-analysis. Many of the included trials were small, used different sleep measures, or focused on narrowly defined patient groups, which limits how broadly the findings can be applied.
The Harbin researchers stressed that more high-quality, long-term trials are needed to confirm the apparent advantage of high-intensity yoga. They also emphasized that the population with sleep disturbances has unique characteristics, making it harder to generalize results to the wider public.
Health experts agree that there is no one-size-fits-all solution for insomnia or chronic sleep problems. While regular exercise is likely to help many people, individuals may respond differently to yoga, walking, strength training, or tai chi depending on their health status, preferences, and schedules.
For now, the evidence suggests that adding two short, reasonably vigorous yoga sessions per week could be a practical experiment for those who struggle with sleep. However, anyone with ongoing or severe sleep issues should speak with a doctor or sleep specialist to rule out underlying conditions and discuss comprehensive treatment options.
The latest findings add to a growing body of research indicating that how we move during the day can meaningfully shape how well we rest at night. As more studies compare specific exercise types head-to-head, recommendations for sleep-friendly workouts are likely to become even more targeted.
